Endurance fails first

Calf endurance drops before calf strength does. Late in a run the shin takes what the tired calf stops absorbing.

Downhill is the hard part

Running downhill loads the calf eccentrically and is where shin and calf pain most often return. It is trained deliberately.

Ten per cent a week

Adding roughly a tenth to weekly running load is the practical ceiling most tissue tolerates. Bigger jumps are where injuries cluster.

A

Ladder

Rep ladder + heavy soleus
A1

Calf raise ladder

60 s · slow reps

Five reps, pause, six, pause, seven — climb the ladder until the minute ends.

Easier start at three  ·  Harder start at eight

R1R2—
A2

Heavy seated soleus raise

15 reps · ×2

Heaviest bag across the knees; full range, pause at the bottom of every rep.

Easier lighter  ·  Harder heavier

R1R2
B

Stairs

Loaded climb + weighted step-down
B1

Loaded stair climb

60 s · steps to beat

Pack on; whole foot on each step, drive through the heel, walk down slowly.

Easier bodyweight  ·  Harder heavier

R1R2—
B2

Weighted step-down

8/side · ×2

Pack at the chest; lower off the step over three seconds, foot quiet.

Easier bodyweight  ·  Harder higher step

R1R2
C

March

Loaded march + single-leg RDL
C1

Loaded march

60 s · steps to beat

Two bags; march tall with the knee to hip height and a soft landing each step.

Easier lighter  ·  Harder pause knee up

R1R2—
C2

Single-leg RDL

8/side · ×2

Hinge over one leg, back long; the standing foot keeps all three points down.

Easier fingertips on a chair  ·  Harder hold a bag

R1R2

Each couplet: 60 s scored → the loading set → 10 s to move on. Done at 12:00.

How to run it

  1. Calf endurance fails long before calf strength does — that is why these sets are long.
  2. Bone and tendon adapt over months. Add load in small steps and let the week's numbers decide.
  3. Two clean sessions at a load earn the next. In doubt, add a rep before adding a kilo.
  4. Soreness in the muscle is fine. One sore spot on the bone that is worse the next day is not.
