Deficit range matters

Loading the calf from below level, with the heel dropped, builds strength in the range push-off actually uses.

Isometrics settle it

Sustained holds under moderate load can lower muscle and tendon pain for a period afterwards. Useful on an angry day.

Carries load the leg upright

Walking with load trains the calf, foot and hip together in the position running uses.

Three couplets · two rounds · twelve minutes · legs that take the miles

A

Deficit loaded

Loaded deficit + single-leg deficit loaded
A1

Loaded deficit heel raise

60 s · slow reps

Pack on, forefeet on a book; drop the heels below level and drive up fully.

Easier bodyweight  ·  Harder heavier

R1R2—
A2

Loaded single-leg deficit raise

8/side · ×2

One forefoot on the step, pack on; full drop and full drive on every rep.

Easier bodyweight  ·  Harder heavier

R1R2
B

Hold long

Loaded wall-sit raises + long isometric
B1

Loaded wall-sit heel raises

60 s · slow reps

Pack on the lap in a wall sit; raise and lower the heels through full range.

Easier bodyweight  ·  Harder deeper sit

R1R2—
B2

Long isometric heel raise

4 × 30 s · ×2

At the very top on both feet with the pack on; hold for thirty seconds.

Easier bodyweight  ·  Harder one leg

C

Carry heavy

Farmer's carry + rack carry
C1

Farmer's carry

60 s · steps to beat

Two heavy bags; walk tall, short quick steps, breathing through it.

Easier lighter  ·  Harder heavier

R1R2—
C2

Front rack carry

3 × 25 s · ×2

Two bags at the shoulders; walk tall with the ribs down and the feet quiet.

Each couplet: 60 s scored → the loading set → 10 s to move on. Done at 12:00.

How to run it

  1. Calf endurance fails long before calf strength does — that is why these sets are long.
  2. Bone and tendon adapt over months. Add load in small steps and let the week's numbers decide.
  3. Two clean sessions at a load earn the next. In doubt, add a rep before adding a kilo.
  4. Soreness in the muscle is fine. One sore spot on the bone that is worse the next day is not.
