Phase 3 · Calf and Achilles · Session P

Twenty-five reps.
That is
the standard.

Endurance day: the calf fails on repetitions long before it fails on strength, and that is what the day tests.

Endurance over maximum

Calf endurance fails before calf strength does. That is why the sets are long.

The calf raise standard

A healthy adult should manage in the region of 25 single-leg heel raises through full range. Most people cannot.

Calf strength and walking speed

Plantarflexor strength is the biggest single contributor to walking speed, and walking speed tracks with independence in later life.

Three couplets · two rounds · twelve minutes · feet that carry you

A

Long sets

Seated endurance + standing 25
A1

Seated soleus endurance

60 s · slow reps

Bag on the knees; keep raising for the full minute without stopping — count clean reps.

Easier no weight  ·  Harder heavier

R1R2—
A2

Standing calf endurance set

25 reps · ×2

One second up, one second down, all the way through — stop at the last clean rep.

Easier hold a support  ·  Harder one leg

R1R2
B

Angles

Towel press + toes in and out
B1

Towel-resisted ankle press

60 s · slow reps

Seated, towel round the forefoot; press the foot away against tension and return slowly.

Easier less tension  ·  Harder more tension

R1R2—
B2

Heel raise — toes in and toes out

15 reps · ×2

Five with the toes turned in, five straight, five turned out; full range each.

Easier fewer reps  ·  Harder one leg

R1R2
C

Backwards

Backward toe walk + toe carry
C1

Backward toe walk

60 s · steps to beat

Walk backwards on the balls of the feet, heels high — count the steps.

Easier forward  ·  Harder slower and higher

R1R2—
C2

Loaded carry on the toes

3 × 20 s · ×2

Two bags, up on the toes; walk tall and stay high the whole hold.

Easier bodyweight  ·  Harder heavier

R1R2

The clock

Round 1settle in — 70%, perfect tracking

2:00B1 → B2
4:00C1 → C2
Round 2own it — beat Round 1 by quality
6:00A1 → A2
8:00B1 → B2
10:00C1 → C2

Each couplet: 60 s scored → the loading set → 10 s to move on. Done at 12:00.

How to run it

  1. Tendons want load, not rest. Slow and heavy beats light and fast every time.
  2. Three seconds up, three seconds down. The lowering is where the tendon adapts.
  3. Insertional Achilles pain (at the bone): stay on flat ground. No heel drops below the step.
  4. Full range means all the way up onto the toes and, unless the pain is at the bone, all the way down.
