The Achilles carries multiples

The Achilles tendon takes several times body weight in walking and far more when running. It is built for load.

Both feet are involved

After one foot hurts, the other quietly takes over and gets its own problems. Train both.

Range before speed

Win the ankle range first; loading a stiff ankle fast is how the next problem starts.

Three couplets · two rounds · twelve minutes · feet that carry you

A

Under a squat

Wall sit raises + deep-step raise
A1

Wall sit with heel raises

60 s · slow reps

Thighs parallel on the wall; raise and lower the heels while holding the sit.

Easier higher wall-sit position  ·  Harder deeper sit

R1R2—
A2

Deep-step heel raise

12 reps · ×2

Forefoot on the step edge; sink as low as comfort allows and drive fully up.

Easier shallower drop  ·  Harder one leg

R1R2
B

Carry it

Toe farmer walk + single-leg loaded
B1

Toe farmer's walk

60 s · steps to beat

Two heavy bags, up on the toes; walk tall with the heels high, counting steps.

Easier lighter  ·  Harder heavier

R1R2—
B2

Single-leg heel raise — loaded

10/side · ×2

Backpack on, one leg, full range; three seconds down every rep.

Easier bodyweight  ·  Harder heavier

R1R2
C

Stairs

Stair raises + 5-second lowers
C1

Stair calf raises

60 s · slow reps

On the edge of a stair, holding the rail; full range both feet, slow throughout.

Easier flat floor  ·  Harder one leg

R1R2—
C2

Five-second eccentric lower

8/side · ×2

Up on two feet, down on one over five full seconds — count them out loud.

Easier three seconds  ·  Harder backpack on

R1R2

6:00A1 → A2

Each couplet: 60 s scored → the loading set → 10 s to move on. Done at 12:00.

How to run it

  1. Tendons want load, not rest. Slow and heavy beats light and fast every time.
  2. Three seconds up, three seconds down. The lowering is where the tendon adapts.
  3. Insertional Achilles pain (at the bone): stay on flat ground. No heel drops below the step.
  4. Full range means all the way up onto the toes and, unless the pain is at the bone, all the way down.
